Warm, slowly,
race 5k, 8k or 10k cross country today, or
60-minute fartlek run,
15 minutes easy to moderate pace,
15 x one minute hard, one minute easy, (try and run this on the a good trail, a soccer pitch, or a good grass field),
15 minutes from moderate to easy,
Cooldown slowly.
